TDEE — Total Daily Energy Expenditure — is the answer to the only calorie question that actually matters: how much does your body burn in a normal day? Not on the treadmill, not during a workout, but across the whole twenty-four hours of living, working, walking, fidgeting, and sleeping. Eat near that number and your weight holds steady, which is why it also goes by a friendlier name: your maintenance calories. Every diet plan, bulking protocol, and macro spreadsheet on the internet is built on top of this one figure, whether it says so or not.

And yet most people who look up their TDEE get a number they cannot defend. They do not know where it came from, so they cannot tell whether it is high, low, or nonsense. Worse, the single input that moves the result the most — the activity level — is the one people are least honest about, and getting it wrong swings the answer by more than a thousand kilocalories a day. This guide walks through the actual math the calculator runs, with every kilocalorie accounted for, so the number you end up with is one you understand and can act on.

The quick answer

TDEE is your Basal Metabolic Rate (the calories you burn at complete rest) multiplied by an activity factor between 1.2 and 1.9. Here is the full spread for two reference bodies, both 30 years old, 70 kg, and 175 cm — one male, one female:

Read that table for a minute before moving on, because it carries the whole lesson of this guide. The body never changes from row to row. Only the answer to "how do you move in a normal week?" changes, and it drags the result from just under 2,000 kcal to over 3,100 — a spread of roughly 1,154 kcal a day on the male column. That is more than a full meal. The four body inputs set the floor; the activity choice decides everything else.

One more thing hiding in the table: run your eye diagonally. The female body at Active (~2,558) lands within a couple of kilocalories of the male body at Moderate (~2,556). On this frame, the sex constant in the equation is worth almost exactly one full activity band. The inputs interact, which is why guessing at a TDEE from someone else's result — a friend, a forum post, a chart — rarely survives contact with your own five inputs.

What TDEE actually is (and what it is not)

Your body spends energy on two broad fronts. The first is the invisible one: the heart pumping, lungs breathing, kidneys filtering, cells repairing and replacing themselves, brain idling along at a surprising cost. That is your Basal Metabolic Rate, and for most people it is the majority of the daily burn. We covered it in depth in the BMR guide; the short version is that a 30-year-old male at 70 kg and 175 cm burns about 1,649 kcal a day doing absolutely nothing.

The second front is everything you do on purpose or by habit: standing up, walking to the kitchen, carrying groceries, training, working a physical job. TDEE is the sum of both fronts — the resting floor plus the cost of actually living your life. That is why it is the number you plan around, while BMR is only an ingredient. Eating at your BMR is not "maintenance"; it is an unplanned deficit, because you are funding the resting burn and leaving the entire waking day unpaid for.

One thing TDEE is not: a measurement. Nobody strapped you into a metabolic chamber. It is an estimate built from a well-validated equation and a reasonable multiplier, which makes it a starting point you refine against reality, not a verdict you obey to the kilocalorie.

The two-step formula

Under the hood the calculation is short enough to do on a napkin:

Five inputs total. Sex, age, weight, and height describe the body that has to be kept alive — they build the resting floor. The fifth input, your activity level, picks one of five fixed multipliers and scales that floor up to a full day. There is no hidden adjustment, no proprietary secret sauce. Every TDEE calculator worth using runs some version of this exact pipeline, and the TDEE calculator shows you both numbers — the floor and the day — so you can see the seam between the two steps.

Step 1 — the resting floor, kilocalorie by kilocalorie

The modern standard for estimating resting burn is the Mifflin-St Jeor equation. It prices each unit of your body at a fixed rate:

  • male: BMR = 10 × kg + 6.25 × cm − 5 × age + 5
  • female: BMR = 10 × kg + 6.25 × cm − 5 × age − 161

Run the default body through it — 70 kg, 175 cm, 30 years, male:

  • 10 × 70 = 700
  • 6.25 × 175 = +1,093.75
  • −5 × 30 = −150
  • male constant = +5

Total: 1,648.75, which rounds to about 1,649 kcal/day at complete rest. Flip the sex toggle and the same body swaps +5 for −161, landing at about 1,483 kcal/day — a 166 kcal gap from a single constant, before the multiplier even touches it.

The equation is defined in kilograms and centimetres, but you do not have to think in metric. The calculator's weight field takes pounds and its height field takes inches, converting internally. A 180 lb, 5 ft 10 in, 45-year-old male converts to about 81.6 kg and 177.8 cm, which works out to roughly 1,708 kcal at rest. Type the units your scale and tape measure speak; the math does not care.

Step 2 — the activity multiplier

Now the judgement call. The activity factor scales the resting floor up to cover everything you do once you are out of bed, and it comes in five fixed bands:

  • Sedentary (×1.2): little movement beyond daily living. Desk job, no regular exercise.
  • Light (×1.375): light exercise a few days a week.
  • Moderate (×1.55): moderate exercise most days. This is the calculator's default.
  • Active (×1.725): hard training most days.
  • Very active (×1.9): heavy physical work or twice-a-day training.

Notice what the bands describe: a normal week, not your best week. The version of you that trained five times last October does not get to pick the band; the version who actually shows up on an average Tuesday does. A desk job with a few workouts a week is usually Light or Moderate — the top two rungs are reserved for people who train hard daily or do physically demanding work, and reaching for them when they do not apply inflates the estimate by hundreds of kilocalories.

Also notice the multipliers already include your exercise. That matters later, because it means adding your fitness tracker's "calories burned" on top of your TDEE double-counts the same workout.

Reading the calculator's two numbers

The tool reports the result as two linked figures, and both earn their place on the screen. The headline is your TDEE — the maintenance estimate everything above has been building toward. Just beneath it sits the BMR it was built on, so you can see the resting floor before the activity factor scaled it up. The results card also previews two gentle-change targets — intake at 15% below and 15% above the maintenance figure, the midpoint of the 10–20% band covered later in this guide. On the defaults those land at about 2,172 and 2,939 kcal/day.

Keeping both visible is a debugging aid as much as a courtesy. If the headline looks wrong, the two-number display tells you which step to blame. A floor that surprises you points at the body inputs — usually a units mix-up, weight typed in pounds with the toggle on kilograms, or height in inches read as centimetres. A floor that looks right under a headline that feels too high points at the activity band, which is where the honest-week conversation from earlier comes back. And since TDEE is just BMR times the factor, dividing the headline by the floor recovers the multiplier you picked: 2,556 ÷ 1,649 = 1.55. No step of the calculation is hidden from you.

A second worked example, start to finish

The default body is a convenient teaching case, so here is a different one, worked completely: a 40-year-old woman, 65 kg, 165 cm, who walks regularly and does a couple of easy gym sessions a week — squarely in the Light band.

Step one, the resting floor:

  • 10 × 65 = 650
  • 6.25 × 165 = +1,031.25
  • −5 × 40 = −200
  • female constant = −161

Total: 650 + 1,031.25 − 200 − 161 = 1,320.25, about 1,320 kcal at rest.

Step two, the multiplier:

  • 1,320.25 × 1.375 = 1,815.34, about 1,815 kcal/day

That is her maintenance estimate: eat around 1,815 kcal a day, week after week, and her weight should hold roughly steady. If she moved up to genuine Moderate activity — exercise most days, not a few — the same floor times 1.55 gives about 2,046 kcal/day, a 231 kcal difference from one honest band change. That is the scale of the decision you are making at the activity dropdown: each step between adjacent bands on this body is worth roughly two hundred kilocalories a day.

Using the number: maintain, lose, gain

A TDEE only earns its keep when you do something with it, and the arithmetic of using it is mercifully simple. Take the default body's ~2,556 kcal maintenance:

  • To maintain: eat near 2,556. Not to the kilocalorie — day-to-day burn wobbles anyway — but in the neighborhood, averaged over the week.
  • To lose slowly: a modest deficit of roughly 10–20% below TDEE, which is about 250–500 kcal. On this body that means eating around 2,045–2,300 kcal/day. Small enough to live with, large enough to add up.
  • To gain slowly: a similar modest surplus above maintenance — on this body, roughly 2,800–3,050 kcal/day.

On a 2,556 kcal maintenance: slow loss at ~2,045–2,300, slow gain at ~2,800–3,050, and crash territory below the 20% line.

The instinct to cut harder is strong and almost always wrong. Steep, crash-style deficits tend to backfire — they are hard to sustain, and the rebound erases the progress. The 10–20% band exists because it is the range most people can actually hold long enough for the arithmetic to matter. A 500 kcal daily deficit sustained beats a 1,200 kcal deficit abandoned in week two, every time.

All of this is general guidance, not a prescription. If you have a medical condition, a large amount of weight to change, or any reason for caution, a registered dietitian or your doctor should be setting the targets, not a calculator.

The activity trap: the input everyone overstates

If TDEE estimates have a single point of failure, this is it. Not the equation — the dropdown.

Picture the standard case: a desk job, a commute in a chair, and three genuinely easy gym sessions a week. It feels active. Compared to skipping the gym entirely, it is. So the hand drifts to "Active," and the calculator obliges: 1,649 × 1.725 = about 2,844 kcal/day. But the life described is the textbook definition of the Light band, where the honest answer is 1,649 × 1.375 = about 2,267 kcal/day.

The gap is 577 kcal a day. Eat at the inflated number while living the real one and you are running an unplanned surplus of over half a thousand kilocalories daily — while doing everything else "right" and wondering why the scale disagrees with the spreadsheet. This single mis-click explains a remarkable share of "my TDEE must be broken" complaints.

The fix costs nothing: pick the band that matches a normal week, lean conservative, and when you genuinely sit between two bands, take the lower one. The worst case of underestimating is losing weight slightly faster than planned; the worst case of overestimating is quietly gaining while believing you are maintaining. Those are not symmetric mistakes.

Your TDEE is a moving target

The number you calculate today describes the body you have today, and both terms of the formula drift.

Weight moves it. Every kilogram is worth 10 kcal/day of BMR, and the activity factor multiplies that: at Moderate, each kilogram carries about 15.5 kcal/day of TDEE. Lose 10 kg — from 70 down to 60 — and the default body's resting floor drops to about 1,549 kcal, and its moderate-activity maintenance falls from ~2,556 to about 2,401 kcal/day. This is the quiet reason diets stall: the deficit you set against your old TDEE shrinks as the body it maintains shrinks. Recalculate after every 5 kg or so of real change and reset the target.

Age moves it. The equation charges 5 kcal/day of BMR per year, which at the Moderate factor is about 7.75 kcal/day of TDEE per year. Trivial year to year; real over decades. The same 70 kg, 175 cm male at 50 maintains on about 2,401 at Moderate — roughly 155 kcal/day less than at 30, from the age term alone.

Life moves it. Change jobs, pick up a sport, drop one — the activity band changes, and the band is worth far more than any birthday. A body that shifts one band moves its maintenance by 200–300 kcal in a single step.

The practical habit: treat TDEE like a measurement you retake, not a constant you memorize. Thirty seconds in the calculator whenever your weight, age bracket, or weekly routine meaningfully changes.

How accurate is this, really?

Honest answer: accurate enough to plan with, not accurate enough to worship.

The Mifflin-St Jeor equation is the widely used modern standard for predicting resting metabolism, and it earns that status by being right on average. But "on average" is doing work in that sentence. The equation sees four facts about you; it does not see muscle mass, body composition, genetics, or hormones, all of which move the true number. Two people identical on all four inputs can burn meaningfully different amounts at rest. Stack the activity factor on top — five broad bands standing in for the infinite variety of real weeks — and the final figure inherits both layers of approximation.

None of that makes the number useless. It makes it a starting point, and starting points are validated by results, not by more calculating. Eat near your estimated TDEE for three or four weeks and watch the trend, not the daily wobble. Weight roughly steady? The estimate is close enough — keep it. Drifting up? Your real TDEE is lower than the estimate; nudge intake down and suspect the activity band. Drifting down? The reverse. Your own multi-week trend line is the only personalized measurement you will ever get without a lab, and it beats every formula.

Common mistakes

  • Eating at your BMR and calling it maintenance. BMR is the floor, not the budget. The default body's floor is 1,649; its moderate maintenance is 2,556. Eating at the floor is a roughly 900 kcal unplanned deficit.
  • Overstating the activity band. A desk job plus a few workouts is Light or Moderate, not Active. The difference is ~577 kcal/day of phantom budget.
  • Adding exercise calories on top of TDEE. The multiplier already includes your training. Stacking a tracker's workout burn on top counts the same session twice.
  • Cutting steeply instead of nudging. The supported range for gradual loss is 10–20% below TDEE, about 250–500 kcal. Crash deficits tend to backfire.
  • Never recalculating. Each kilogram is ~15.5 kcal/day at Moderate. After 5–10 kg of change, yesterday's target is wrong.
  • Treating the estimate as a measurement. It predicts the typical body with your inputs. Your multi-week weight trend is the correction factor — use it.
